Yoga for Back Pain: 7 Asanas That Actually Help (कमर दर्द के लिए योग)

Most lists of yoga for back pain include the postures most likely to make a sore back worse — deep forward folds, hard twists, shoulder stand. These seven are the ones actually used with students who arrive at the studio holding their lower back, with the hold times, the cautions, the list of what to leave alone, and the symptoms that mean you should see a doctor before you unroll a mat at all.

Does yoga actually help back pain?

For long-standing, non-specific lower back pain — the ordinary kind with no fracture, no nerve compression and no underlying disease behind it — movement is one of the few things that reliably helps, and yoga is one perfectly good way to get it. Several national clinical guidelines now list yoga among the exercise options considered for persistent low back pain.

That is not the same as yoga being a remedy. It means supervised, regular movement that does not aggravate the back tends to beat rest. Yoga happens to be a pleasant, structured way to get that movement most days of the week, which is the variable that actually matters. It is complementary to whatever your doctor or physiotherapist has advised, never a replacement for it.

It is also worth knowing why the back hurts in the first place. Most everyday back pain is a loading problem, not a damage problem: nine hours of sitting, weak glutes, tight hip flexors, and a body that only moves in one plane push work onto the lumbar spine that the hips and abdomen should be sharing. That is why the seven postures below are mostly about hip and glute strength rather than stretching your back.

First: which back pain needs a doctor before any yoga?

Some symptoms mean the back is not the whole story. Please get a medical assessment before joining any exercise class if any of these apply to you.

See a doctor first — not later
  • Pain travelling down the leg below the knee, especially with pins and needles
  • Numbness, tingling or weakness in a leg or foot; a foot that catches or drags
  • Any change in bladder or bowel control, or numbness around the inner thighs and saddle area — this is an emergency, go to a hospital
  • Pain that began after a fall, an accident, or a heavy lift with a sudden crack
  • Fever, night sweats or unexplained weight loss alongside the pain
  • Pain that wakes you every night, or is no better at all after six weeks
  • A history of osteoporosis, cancer, long-term steroid use, or recent spinal surgery

None of that means you can never practise. It means get the diagnosis first, bring the advice to your teacher, and let the sequence be built around it. There is more on this, including how a batch is adapted, on the yoga for back pain page.

The seven asanas, one by one

1. Marjariasana – Bitilasana (मार्जरी आसन – बितिलासन) — cat–cow

Almost always the first thing taught. On all fours, wrists under shoulders and knees under hips, arch the spine gently on the inhale and round it on the exhale, one movement per breath. It takes the spine through small ranges of flexion and extension and wakes up the small muscles either side of it.

Do: six to ten slow rounds. Keep the movement small if anything pinches; pad under the knees if they are sore. Stop if: the arch produces sharp pain rather than a general stretch.

2. Balasana (बालासन) — child's pose

The rest position you may take at any moment in a class, and the one many students end up using at home when the back is grumbling. Knees folded, hips back towards the heels, forehead down, arms forward or alongside. It lets the lower back lengthen without carrying load.

Do: five to ten breaths, whenever you want. Take the knees wide and put a bolster or a folded blanket under the chest if the fold is uncomfortable. Skip if: your knees do not bend fully, or in later pregnancy.

3. Bhujangasana (भुजंगासन) — cobra

Gentle back extension, which is the exact opposite of the shape a chair puts you in for nine hours. Lying face down, hands under the shoulders, lift the chest only as far as feels easy, elbows staying bent and shoulders drawing away from the ears.

Do: five breaths, two or three rounds, staying low. Stop if: pain sharpens or travels into a leg. Not for an acute flare, and only with your doctor's approval if you have a diagnosed disc problem.

4. Salabhasana (शलभासन) — locust

The one people skip and the one that does the most. Face down, lift one leg a few inches, then the other, then eventually both with the chest. It builds endurance in the lower back and glutes, which is what a back needs far more than flexibility.

Do: five to eight breaths, two or three rounds. Start with one leg at a time and put a folded blanket under the hips. Stop if: you find yourself holding your breath to manage it — that means the version is too hard.

5. Setu Bandhasana (सेतु बंधासन) — bridge

On your back, knees bent, feet hip-width, lift the hips by pressing through the heels. Strengthens glutes and hamstrings so that they take load off the lumbar spine, without compressing the back the way a full backbend does.

Do: five to eight breaths, three rounds. Lift only to where the back stays comfortable — this is not a backbend competition. Note: if you feel it mostly in your lower back rather than your glutes, you have lifted too high.

6. Supta Padangusthasana (सुप्त पादांगुष्ठासन) — reclining hand-to-big-toe, with a strap

Hamstring length while the spine stays supported by the floor, which is far safer than a standing toe-touch. Lie on your back, loop a strap or a dupatta around one foot, and raise that leg with the knee slightly soft.

Do: thirty to sixty seconds per leg. Always use the strap; never haul the leg in with your hands. Stop if: the sensation is tingling or electric rather than a muscular pull — that is a nerve, not a hamstring, and it needs a doctor.

7. Pawanmuktasana (पवनमुक्तासन) — knees to chest

Usually the most comfortable posture available on a bad day, and a good way to finish. On your back, draw one knee to the chest, then the other, then both, holding behind the thigh rather than over the shin if the knees are sensitive.

Do: five to eight breaths, single leg then double. Rock very gently side to side if it feels good. Note: if this is the only posture that helps during a flare, that is fine — do this one and speak to your doctor.

One exception worth knowing, because it is the commonest reason a beginner decides “yoga made my back worse”. Some backs are flexion-sensitive: rounding forward is the movement that hurts, and knees-to-chest and Balasana make them worse rather than better, sometimes with a pull down the leg. If that is you, leave both out and stay with the extension work — low Bhujangasana and Salabhasana — and tell your doctor or physiotherapist which direction eases the pain and which provokes it. It is the most useful sentence you can give them.

Two rest positions belong alongside these seven rather than in the list. Makarasana (मकरासन), the crocodile, is a prone rest that teaches you to breathe into the lower back; and every practice ends in Shavasana (शवासन) with a bolster under the knees, which takes the last of the load out of the lumbar spine. Neither is optional filler.

A 15-minute sequence for a stiff morning

This is roughly what a student with everyday lower back stiffness is sent home with. Fifteen minutes daily is worth considerably more than an hour attempted twice a week, and the order matters: move the spine gently first, then strengthen, then release.

  1. 2 min — Lie on your back, knees bent, and breathe slowly into the belly. Ten breaths.
  2. 2 min — Cat–cow, eight slow rounds.
  3. 1 min — Balasana, eight breaths.
  4. 2 min — Bhujangasana, low, five breaths × 2.
  5. 2 min — Salabhasana, one leg at a time, five breaths each × 2.
  6. 2 min — Setu Bandhasana, six breaths × 3.
  7. 2 min — Supta Padangusthasana with a strap, forty seconds per leg.
  8. 1 min — Pawanmuktasana, single then double leg.
  9. 1 min — Shavasana with a bolster or cushion under the knees.

If you have ten minutes rather than fifteen, drop Supta Padangusthasana and shorten the breathing at the start. If you have five, do cat–cow, Setu Bandhasana and Pawanmuktasana. Doing something short every day beats doing the full thing on Sundays.

What should I avoid entirely?

More back pain is made worse in yoga classes by enthusiasm than by anything else. These are the movements that most often set a student back a fortnight, and they stay out until the back is behaving.

  • Deep unsupported forward folds — Paschimottanasana, or standing toe-touches with a rounded back and locked knees. The classic way to turn a stiff back into an angry one.
  • Halasana and Sarvangasana (plough and shoulder stand) — heavy load on the neck and lumbar spine.
  • Twists forced with the arms — pulling yourself deeper into Ardha Matsyendrasana by hauling on your own knee. Twist gently from the ribs, or not at all.
  • Chakrasana (full wheel) and other deep backbends.
  • Sit-ups, full Navasana and crunching abdominal work during a flare-up.
  • Jumping in and out of postures, and any bouncing at the end of a stretch.
  • Practising through sharp or radiating pain. A muscular stretch is fine. Sharp, electric or travelling pain means stop, today.

Two habits off the mat matter as much as anything on it: get up from your desk every thirty to forty minutes, and lift from the hips and knees rather than folding at the waist. Students who fix those two things and practise regularly do better than students who only do one.

How long before my back feels easier?

Students who practise four or five times a week most often report easier mornings within three to four weeks. Meaningful change in how the back handles a full working day usually takes eight to twelve weeks.

Progress is rarely a straight line. A bad week after a long car journey, a wedding or a fortnight of deadlines does not mean the practice has stopped working; it means the load went up. What changes over months is not that your back never hurts, but that it recovers faster when it does.

One honest caveat about doing this alone. These seven are chosen partly because they are hard to get badly wrong, but you cannot see your own lower back rounding or feel your own shoulders creeping towards your ears. A few supervised classes at the start save months of quietly reinforcing the habit you came in with.
