Yoga for Back Pain in Jaipur
What a careful practice may and may not do for a back that hurts — the asanas used, the ones to leave alone, and the symptoms that mean you should see a doctor before you unroll a mat.
Yoga will not fix a back. What many students find is that a slow, supervised practice — small spinal movements, hip opening and quiet core work, four or five times a week — may help them manage the everyday stiffness that makes sitting, driving and getting out of bed unpleasant. It works alongside whatever your doctor or physiotherapist has advised, never instead of it, and some kinds of back pain need a medical opinion before any class at all.
Can yoga help with back pain?
For long-standing, non-specific lower back pain — the ordinary kind with no fracture, no nerve compression and no underlying disease behind it — movement is one of the few things that reliably helps, and yoga is one of the ways to get it. Several national clinical guidelines now list yoga among the exercise options considered for persistent low back pain, which is unusual recognition for a practice this old.
What that does not mean is that yoga is a remedy. It means supervised movement, done regularly and without aggravating the back, tends to be better than rest. A yoga class is a pleasant, structured way to get that movement six days a week, which is really the variable that matters. If you would keep going to a gym or a swimming pool instead, that is an equally good answer.
Why does the lower back hurt in the first place?
Most everyday back pain is a loading problem rather than a damage problem: the back is doing work that the hips, glutes and abdomen should be sharing. Sitting for nine hours, weak glutes, tight hip flexors and hamstrings, and a body that only moves in one plane all push load onto the lumbar spine.
The pattern in this studio is boringly consistent. Students arrive from desk jobs in Mansarovar and Gopalpura with hip flexors that have been in a shortened position all day, a pelvis tipped forward, and a lower back that has been quietly compensating since college. Others arrive after years of household work — bending from the waist to lift, sweep and wash rather than from the hips and knees. Neither is a disease. Both respond to being taught a different movement habit.
A minority of back pain is not like this at all. Disc problems, nerve root compression, spinal stenosis, osteoporotic fractures, inflammatory conditions and, rarely, something more serious all present as “back pain” and none of them should be sorted out in a yoga class. That is why the next section exists.
Which back pain needs a doctor first?
Some symptoms mean the back is not the whole story and need a medical assessment before you join any exercise class. Please see a doctor first — not later — if any of the following apply to you.
- Pain that travels down the leg below the knee, especially with pins and needles
- Numbness, tingling or weakness in a leg or foot; a foot that catches or drags
- Any change in bladder or bowel control, or numbness around the inner thighs and saddle area — this is an emergency, go to a hospital
- Back pain that began after a fall, an accident or a heavy lift with a sudden crack
- Fever, night sweats or unexplained weight loss alongside the pain
- Pain that wakes you every night, or is no better at all after six weeks
- A history of osteoporosis, cancer, long-term steroid use, or recent spinal surgery
None of that is a reason you can never do yoga. It is a reason to get the diagnosis first, bring the doctor's advice to the class, and let the teacher build around it.
Which asanas are used, and what each one does?
The sequence for a student with back pain is built around small, controlled spinal movement and hip and glute strength, not around stretching a back that already feels tight. Stretching a protective muscle usually buys twenty minutes of relief and gives it back with interest.

Alongside the asanas, most back-care students are given two simple breathing practices — slow diaphragmatic breathing and anulom vilom — because guarded, shallow breathing keeps the trunk muscles tense all day. You can read more about those in the meditation and pranayama class.
What should I avoid if my back hurts?
More back pain is made worse in yoga classes by enthusiasm than by anything else. These are the movements that most often send a student back a fortnight, and they are removed from your sequence until the back is behaving.
- Deep unsupported forward folds — Paschimottanasana or standing toe-touches with rounded back and locked knees. The classic way to turn a stiff back into an angry one.
- Halasana and Sarvangasana (plough and shoulder stand). Heavy load on the neck and lumbar spine; not taught to students with back or neck problems.
- Twists forced with the arms — hauling yourself deeper into Ardha Matsyendrasana by pulling on your own knee. Twist from the ribs, gently, or not at all.
- Chakrasana (full wheel) and other deep backbends.
- Sit-ups, full Navasana and crunching abdominal work during a flare-up.
- Jumping in and out of postures, and any bouncing at the end of a stretch.
- Practising through sharp or radiating pain. A muscular stretch is fine. Sharp, electric or travelling pain means stop, today.
Two habits off the mat matter as much as anything on it: get up from your desk every thirty to forty minutes, and lift from the hips and knees rather than folding at the waist. Students who fix those two things and attend regularly do better than students who only do one.

क्या योग से कमर दर्द ठीक हो जाता है?
नहीं। योग कोई इलाज नहीं है और इसे ऐसा बताना ग़लत होगा। लेकिन जो साधारण, पुराना कमर दर्द होता है — जिसमें कोई फ़्रैक्चर नहीं, नस दबी हुई नहीं और कोई बीमारी पीछे नहीं — उसमें नियमित और सही तरीक़े से किया गया हल्का अभ्यास आराम से बैठने, गाड़ी चलाने और सुबह बिस्तर से उठने में मदद कर सकता है। कई देशों की चिकित्सा गाइडलाइनों में पुराने कमर दर्द के लिए व्यायाम के विकल्पों में योग का नाम शामिल है।
असली बात यह है कि आराम करने से ज़्यादा फ़ायदा हिलने-डुलने से होता है, और योग उसका एक सुखद तरीक़ा है। यह आपकी डॉक्टर या फ़िज़ियोथेरेपिस्ट की सलाह के साथ चलता है, उसकी जगह नहीं लेता।
कमर क्यों दुखती है?
ज़्यादातर कमर दर्द किसी चोट या टूट-फूट से नहीं होता, बल्कि भार के ग़लत बँटवारे से होता है। दिन में नौ-दस घंटे बैठने से कूल्हे के आगे की मांसपेशियाँ छोटी और सख़्त हो जाती हैं, कूल्हे के पीछे की मांसपेशियाँ (ग्लूट्स) कमज़ोर पड़ जाती हैं, और जो काम कूल्हों और पेट को करना चाहिए वह चुपचाप कमर करने लगती है।
हमारी कक्षा में दो तरह के विद्यार्थी सबसे ज़्यादा आते हैं। एक — मनसरोवर और गोपालपुरा के दफ़्तरों में काम करने वाले, जिनके कूल्हे दिन भर मुड़े रहते हैं। दूसरे — घर का काम करने वाली महिलाएँ, जो सालों से कमर से झुककर उठाती, पोंछती और धोती हैं, कूल्हों और घुटनों से नहीं। दोनों कोई बीमारी नहीं हैं। दोनों में हिलने-डुलने का तरीक़ा बदलने से फ़र्क़ पड़ता है।
कुछ कमर दर्द इससे अलग होते हैं — स्लिप डिस्क, नस का दबना, स्पाइनल स्टेनोसिस, हड्डियों का भुरभुरापन या कोई सूजन वाली बीमारी। ये किसी योग कक्षा में हल नहीं होते, और अगले हिस्से में यही बताया गया है।
कब डॉक्टर को पहले दिखाना ज़रूरी है?
कुछ लक्षणों का मतलब है कि बात सिर्फ़ कमर की नहीं है। किसी भी व्यायाम कक्षा में जुड़ने से पहले इनमें डॉक्टर से जाँच करा लें।
- दर्द जो घुटने से नीचे पैर में जाता है, ख़ासकर झनझनाहट या सुई चुभने जैसी सनसनी के साथ
- पैर या पंजे में सुन्नपन, कमज़ोरी, या चलते समय पंजा अटकना या घिसटना
- पेशाब या शौच पर नियंत्रण में कोई बदलाव, या जाँघों के बीच और कूल्हों के नीचे सुन्नपन — यह आपातकाल है, तुरंत अस्पताल जाएँ
- दर्द जो गिरने, दुर्घटना, या भारी सामान उठाते समय अचानक कड़क की आवाज़ के बाद शुरू हुआ
- दर्द के साथ बुख़ार, रात में पसीना, या बिना कारण वज़न घटना
- दर्द जिससे हर रात नींद खुल जाती है, या जो छह हफ़्तों में बिल्कुल भी कम नहीं हुआ
- ऑस्टियोपोरोसिस, कैंसर, लंबे समय से स्टेरॉयड, या रीढ़ का हाल में हुआ ऑपरेशन
इनमें से कुछ भी होने का मतलब यह नहीं है कि आप कभी योग नहीं कर सकतीं। मतलब यह है कि पहले जाँच कराइए, डॉक्टर की सलाह कक्षा में लेकर आइए, और शिक्षिका उसी के अनुसार आपका अभ्यास बनाएँगी।
कौन से आसन किए जाते हैं और कौन सा क्या करता है?
कमर दर्द वाले विद्यार्थी का क्रम रीढ़ की छोटी, नियंत्रित गति और कूल्हे-ग्लूट की ताक़त पर बनता है — पहले से तनी हुई कमर को और खींचने पर नहीं। जो मांसपेशी बचाव में सख़्त हुई है, उसे खींचने से बीस मिनट का आराम मिलता है और फिर दर्द ब्याज के साथ लौट आता है।

आसनों के साथ कमर दर्द वाले लगभग हर विद्यार्थी को दो साँस के अभ्यास भी दिए जाते हैं — धीमी गहरी साँस और अनुलोम विलोम। वजह यह है कि दर्द में साँस छोटी और बचाव वाली हो जाती है, जिससे धड़ की मांसपेशियाँ दिन भर तनी रहती हैं।
किन आसनों से बचें?
योग कक्षाओं में कमर का दर्द ज़्यादातर उत्साह से बिगड़ता है, किसी और वजह से नहीं। नीचे दिए अभ्यास जब तक कमर ठीक से न बैठ जाए, आपके क्रम से हटा दिए जाते हैं।
- बिना सहारे के गहरे आगे झुकने वाले आसन — पश्चिमोत्तानासन, या खड़े होकर घुटने सीधे रखकर पैर छूना। सख़्त कमर को नाराज़ कमर बनाने का सबसे पक्का तरीक़ा।
- हलासन और सर्वांगासन। गर्दन और कमर पर भारी भार — कमर या गर्दन की तकलीफ़ में ये नहीं कराए जाते।
- हाथ से ज़ोर लगाकर किया गया मरोड़ — अर्ध मत्स्येन्द्रासन में अपने घुटने को खींचकर और गहरा जाना। मरोड़ पसलियों से आए, हल्का, या न आए।
- चक्रासन और दूसरे गहरे पीछे झुकने वाले आसन।
- सिट-अप्स, पूरा नौकासन और तेज़ दर्द के दिनों में पेट की कसरत।
- झटके से आसन में आना-जाना, और खिंचाव के अंत में उछलना।
- तेज़ या पैर में जाने वाले दर्द के साथ अभ्यास करना। मांसपेशी का खिंचाव ठीक है। तेज़, बिजली जैसा या फैलता हुआ दर्द — आज रुक जाइए।
मैट के बाहर की दो आदतें अंदर के किसी भी अभ्यास से कम ज़रूरी नहीं हैं — हर तीस-चालीस मिनट में कुर्सी से उठकर खड़े हो जाइए, और सामान कूल्हों और घुटनों से झुककर उठाइए, कमर से नहीं। जो विद्यार्थी ये दो चीज़ें ठीक करते हैं और नियमित आते हैं, उनका सुधार उनसे कहीं बेहतर होता है जो सिर्फ़ एक करते हैं।
हमारी कक्षा में आपके लिए क्या बदला जाता है?
आप सामान्य बैच में ही जुड़ती हैं, बस चार-पाँच आसनों का अलग रूप आपको दिया जाता है। रितिका हर बैच ख़ुद पढ़ाती हैं, आठ से बारह लोगों के समूह में — इतना छोटा कि वे आपकी कमर को देखकर बता सकें, आपके बताने का इंतज़ार न करें।
- आगे झुकने वाले आसन घुटने मोड़कर या कुर्सी के सहारे, कभी गोल कमर के साथ भार डालकर नहीं
- शवासन में घुटनों के नीचे और बालासन में छाती के नीचे तकिया पहले से रखा जाता है
- खड़े होकर करने वाले आसन पहले, जब शरीर गरम है; ज़मीन का काम एक साथ, ताकि बार-बार उठना-बैठना न पड़े
- पकड़ तीन-चार साँस से शुरू होती है और हफ़्तों में बढ़ती है, पहली कक्षा में नहीं
- सूर्य नमस्कार धीमा किया जाता है और पीछे झुकने वाला हिस्सा हल्का रखा जाता है
- पावर योग तब तक नहीं, जब तक कमर दो महीने आराम में न रहे
कितने दिन में फ़र्क़ दिखेगा?
हफ़्ते में चार-पाँच दिन आने वाले विद्यार्थी अक्सर तीन-चार हफ़्तों में सुबह की जकड़न में फ़र्क़ महसूस करते हैं। पूरे दिन के काम को कमर कैसे सँभालती है, इसमें सार्थक बदलाव आने में आठ से बारह हफ़्ते लगते हैं। सुधार सीधी लाइन में नहीं चलता, और एक ख़राब हफ़्ते का मतलब यह नहीं है कि अभ्यास काम नहीं कर रहा।
और सबसे ज़रूरी बात: अपनी दवा या फ़िज़ियोथेरेपी अपने आप बंद न करें — यह फ़ैसला सिर्फ़ आपकी डॉक्टर का है। कक्षा से पहले शिक्षिका को अपनी परेशानी और डॉक्टर की सलाह ज़रूर बताएँ। योग डॉक्टर के इलाज के साथ चलने वाला सहायक अभ्यास है, उसका विकल्प नहीं।
How are classes here adapted for a painful back?
You join a normal batch and get a different version of about four postures in it. Ritika teaches every batch herself in groups of eight to twelve, which is small enough that she can watch how your lower back behaves rather than take your word for it.
What is different for you
- Forward folds are done with bent knees or from a chair, never with a rounded back under load
- A bolster lives under your knees in Shavasana and under your chest in Balasana
- Standing postures come first while you are warm; floor work is grouped so you are not up and down repeatedly
- Holds start at three or four breaths and grow over weeks, not in the first class
- Surya Namaskar is slowed and the backbend phase is kept shallow until the back is settled
Which batch suits you
- Hatha yoga — the usual starting point, slow and fully demonstrated
- Ladies-only yoga — the same syllabus in a women-only room
- Senior yoga — chair-supported, if getting to the floor is the problem
- One-to-one at home — if you are in a flare or post-surgery and cleared to move
- Not power yoga, until the back has been comfortable for a couple of months

When should I see a doctor instead of joining a yoga class?
See a doctor first if your back pain travels below the knee, comes with numbness, tingling or weakness in a leg or foot, follows a fall or accident, comes with fever or unexplained weight loss, wakes you every night, or is accompanied by any change in bladder or bowel control. These need medical assessment before any exercise class.
I have a slipped disc. Can I still do yoga?
Only with your doctor's or physiotherapist's approval, and only with a teacher who knows about it. Deep forward folds, seated twists forced with the arms and full inversions are usually removed from your sequence. Tell Ritika before class so your version of each posture is set up in advance.
How long does it take before my back feels easier?
Students who attend four or five times a week most often report easier mornings within three to four weeks. Meaningful change in how the back handles a working day usually takes eight to twelve weeks. Progress is rarely a straight line and a bad week does not mean it is not working.
Should I practise yoga while my back is in an acute flare-up?
During a severe flare, stop the class and speak to your doctor. Once the sharpest phase passes, very gentle movement is usually better than complete bed rest, but that call belongs to the person treating you, not to a yoga teacher or a website.
