Yoga for Cervical & Neck Pain in Jaipur

For everyone who spends nine hours with their chin pushed towards a laptop. The upper-back work that helps, the neck movements best left alone, and the symptoms that need a doctor before a mat.

Evening batch · 5:00 PM On-site office sessions Complementary to medical care

Neck pain in office workers is rarely a neck problem alone. It is usually an upper back that has stopped doing its job, a chest that has shortened, and a head held forward of the shoulders for eight hours a day. Many students find that yoga may help them manage that pattern — not by stretching the sore spot, but by strengthening what should be supporting it. Some neck symptoms, listed below, need a doctor before any class.

Can yoga help with cervical and neck pain?

For ordinary postural neck and shoulder stiffness, what students report is that a careful practice makes the day easier to get through. The useful part is not the neck stretching everyone reaches for — it is strengthening the mid and upper back, opening the front of the chest, and interrupting long static hours. Gentle exercise is one of the few well-supported approaches for persistent mechanical neck pain.

What yoga will not do is undo a structural change in the cervical spine, and it should not be used to work around symptoms that point to a nerve being compressed. If your doctor or physiotherapist has given you specific exercises, do those; a class can be built around them.

Why does desk work do this to a neck?

Because a laptop screen sits below eye level. The head drifts forward to meet it, and the further forward it goes the more the small muscles at the base of the skull have to hold against gravity — for hours, without a break, five days a week.

Everything downstream follows. The upper back rounds, the chest and front-of-shoulder muscles shorten, the shoulder blades stop gliding properly, and the trapezius holds a permanent low-level contraction that people describe as “knots”. Add a phone held between ear and shoulder, a two-wheeler commute on Jaipur roads, and sleeping on a pillow too high or too flat, and the pattern is complete.

Two changes outside class do more than any asana: raise the screen so the top of it is at eye level, and stand up every thirty to forty minutes. Students who make those two changes and attend regularly report far more improvement than students who only do the second.

Which neck symptoms need a doctor first?

Neck pain that stays in the neck and shoulders is usually mechanical. Neck pain that travels or affects the arm may not be, and needs assessment before an exercise class.

  • Numbness, tingling or pins and needles travelling into an arm, hand or fingers
  • Weakness in the arm or a grip that has become noticeably weaker
  • Dizziness, visual disturbance or nausea when you turn or extend your neck
  • Neck pain after a fall, a road accident or any whiplash-type injury
  • Fever, unexplained weight loss, or pain that wakes you every night
  • Any problem with balance or walking alongside the neck pain
  • A diagnosis of cervical spondylosis or disc prolapse — not a bar to yoga, but bring the advice with you

Which asanas are used, and what each one does?

The sequence is mostly upper-back and shoulder work with very little direct neck movement. The neck gets short, slow, controlled ranges; the muscles that should be supporting it get the actual work.

The neck-and-shoulder sequence taught at Karma Yoga, Mansarovar
Practice What it does How long Cautions
Griva Sanchalana
ग्रीवा संचालन
Neck loosening
Slow forward-and-back, side-to-side and rotation, each direction separately with a pause between. The only direct neck work in the class. 4–6 slow repetitions each direction No circular rolls. Stop at the first sign of pinching or dizziness.
Skandha Chakra
स्कंध चक्र
Shoulder rotation
Frees the shoulder joint and reminds the shoulder blades how to move. Best warm-up for a stiff upper body. 8–10 rounds each direction Keep the movement below the point of pain with a frozen shoulder.
Marjariasana – Bitilasana
मार्जरी आसन – बितिलासन
Cat–cow
Moves the whole spine including the thoracic segment that desk work freezes. 6–10 rounds Keep the head in line with the spine; do not throw it back.
Garudasana arms
गरुड़ासन (भुजा)
Eagle arms
Opens between the shoulder blades — the place most desk workers point to when asked where it hurts. 5–8 breaths per side Done seated or standing. Skip the leg wrap if balance is poor.
Gomukhasana arms
गोमुखासन (भुजा)
Cow-face arms
Opens the front of the shoulder and chest, which shortens over years at a keyboard. 5–8 breaths per side Always use a strap or a towel between the hands. Never force the hands to meet.
Bhujangasana (low)
भुजंगासन
Cobra
Strengthens the upper back extensors that hold the head over the shoulders. 5 breaths, 2–3 rounds Keep the back of the neck long — look forward and down, not up.
Salabhasana (arms only)
शलभासन
Locust
Direct strengthening for the mid-back and rear shoulder. Unglamorous and the most useful thing here. 5–8 breaths, 3 rounds Forehead resting down if lifting the head is uncomfortable.
Setu Bandhasana
सेतु बंधासन
Bridge
Opens the chest and front of the shoulders without loading the neck, if the head stays still. 5–8 breaths, 3 rounds Do not turn the head once you are up in the posture.
Balasana with extended arms
बालासन
Child's pose
Lengthens the upper back and lets the neck rest fully supported. 1–2 minutes A bolster under the chest makes it easier for stiff shoulders.
Makarasana
मकरासन
Crocodile
Prone rest with the head turned to alternate sides — gentle passive neck rotation, taken part-way rather than to the end of your range. 30–60 seconds per side, then change Not held at end range, and not with a cervical diagnosis or any arm symptoms — rest the forehead on stacked hands or a folded towel instead. Come out at once if you feel dizzy.
Bhramari
भ्रामरी प्राणायाम
Humming breath
Long humming exhale. Students report it helps release the jaw and shoulder clench that comes with tension headaches. 6–10 rounds Avoid with an active ear infection.
Shavasana with neck support
शवासन
Corpse pose
A small rolled towel under the curve of the neck lets it settle in neutral rather than flat. 5–8 minutes Use the roll, not a thick pillow.
Swipe the table sideways if it is cut off.

What should I avoid?

The neck is the part of the spine where enthusiastic yoga does the most damage, and most of it happens in postures that put body weight through the head.

Leave these alone
  • Full neck rolls. Circling the head under its own weight compresses the small joints at the back of the neck. Not taught here to anyone.
  • Sarvangasana, Halasana and Sirsasana — shoulder stand, plough and headstand. Not taught to students with cervical problems, high blood pressure, glaucoma or a recent eye procedure.
  • Forced chin-to-chest stretches, especially with the hands pulling on the back of the head.
  • Throwing the head back in Ustrasana, Chakrasana or the backbend phase of Surya Namaskar.
  • Turning the head while in Setu Bandhasana or any loaded shoulder position.
  • Heavy shoulder shrugging and vigorous arm swinging as a “warm-up”.
  • Practising through arm numbness or tingling. Stop and see a doctor.
Three things to change at your desk today

Raise the laptop on a stack of books until the top of the screen is at eye level and use an external keyboard. Set a timer for forty minutes and stand up when it goes. Take the phone off your shoulder and use earphones. These three cost nothing and out-perform any stretch you can do in the evening.

How do sessions here work for a stiff neck?

Most desk workers take the 5:00 PM or 6:30 PM batch on the way home, because a neck that has been held forward since nine in the morning responds better in the evening than at six the next day. Ritika teaches in groups of eight to twelve and corrects head position by hand, which is the only way most people find out where their neck actually is.

At the studio

  • Evening hatha batch at 5:00 PM, six days a week
  • Neck movement is slow, separated and limited; the load goes to the upper back
  • A strap for Gomukhasana arms and a rolled towel for Shavasana are set out for you
  • Inversions are removed from your sequence entirely if you have a cervical diagnosis
  • Pranayama and meditation on Monday, Wednesday and Friday evenings for tension headaches

At your office

  • Corporate yoga sessions on site across Jaipur
  • Thirty to forty-five minutes, in office clothes, no mat required for the seated version
  • Built around the neck, shoulders, upper back and wrists
  • A short desk routine your team can repeat between sessions
  • Screen-height and chair-setup guidance included, because it matters more than the stretches

Questions

Yoga for cervical & neck pain — FAQs

Can yoga help with cervical and neck pain?

Many desk workers find that gentle yoga may help them manage everyday neck and shoulder stiffness, mainly by strengthening the upper back, opening the chest and breaking up long hours in one position. It is a complementary practice alongside medical care. Neck pain with numbness, tingling or weakness in an arm needs a doctor first.

Are neck rotations and neck rolls safe?

Full circular neck rolls are not taught here. The cervical spine is not built to be circled under load and the movement often aggravates an irritated neck. Slow, controlled movement in each direction separately, with a pause in the middle, is used instead.

Which asanas should I avoid with cervical spondylosis?

Sarvangasana, Halasana and Sirsasana are not taught to students with cervical problems, and neither is any posture that puts weight through the head. Deep forced chin-to-chest stretches, fast neck rolls and heavy shoulder shrugging are also left out.

Why does my neck hurt after working from home?

Most laptop setups place the screen below eye level, which pushes the head forward and asks the small muscles at the base of the skull to hold it there for hours. The load on the neck rises sharply the further forward the head goes, so screen height and hourly breaks usually matter more than any single stretch.

When should I see a doctor about neck pain?

See a doctor before joining a class if you have numbness, tingling or weakness in an arm or hand, a weakening grip, dizziness or visual disturbance on turning your head, neck pain after a fall or road accident, fever, or unexplained weight loss alongside the pain.

Do you run sessions at offices in Jaipur?

Yes. Ritika runs on-site corporate yoga sessions for offices across Jaipur, usually thirty to forty-five minutes at the desk-workers' own workplace, focused on the neck, shoulders and upper back.
