Yoga for Knee Pain & Arthritis in Jaipur

Strength for the muscles that support the joint, movement that does not load it, and a chair for everything you cannot do on the floor. Alongside your doctor's care, never instead of it.

Chair version of everything No deep kneeling Complementary to medical care

A painful knee usually does better with the right movement than with rest, and the movement that helps most is strengthening the thigh and hip so they take load off the joint. Many students find that a well-adapted yoga class may help them manage stiffness and stay independent. What it must not include is deep knee bending under load — and in most Indian yoga classes, that is exactly what it includes.

Can yoga help with knee pain and arthritis?

For knee osteoarthritis — the common wear-related kind, particularly frequent in Indian women after forty-five — strengthening and regular low-impact movement are among the first things doctors and physiotherapists recommend. Yoga, taught with the deep knee-bending removed, is one reasonable way to do that work.

What it may help you manage is stiffness, confidence on stairs, balance and general activity. What it does not do is regenerate cartilage, and it is not a substitute for the treatment, physiotherapy or surgery your orthopaedic doctor may advise. Students with rheumatoid arthritis or another inflammatory condition need their rheumatologist's input before starting, because activity is managed differently during a flare.

Why the thigh matters more than the knee

The knee is a hinge caught between two long bones. How much load it takes depends almost entirely on how strong and well-timed the muscles above and below it are — the quadriceps at the front of the thigh, the glutes at the hip, and the calf.

When the quadriceps weakens, which happens quickly once a knee starts hurting and you start avoiding stairs, the joint absorbs more of every step. That is why the sequence taught here is full of unglamorous static thigh work — straight-leg raises, quad sets, wall sits, bridge — and short on stretching. A tight, painful knee is usually a weak knee first.

Hip strength matters just as much. Weak glutes let the knee drift inward every time you stand up from a chair, which grinds exactly where it already hurts. Standing postures with a chair or wall for balance fix that pattern more than any amount of floor stretching.

When should I see a doctor first?

A knee that is stiff in the morning and eases with movement is the ordinary picture. These are not, and need an assessment before you join a class.

  • A knee that is hot, red and swollen, or swelling that came on suddenly
  • A knee that locks, gives way, or cannot be straightened fully
  • Pain following a fall, a twist, or an accident
  • Fever alongside joint pain, or several joints painful and swollen at once
  • Any knee surgery or injection in the last three months
  • Calf pain and swelling in one leg, which needs urgent medical attention

Which asanas are used, and what is the chair version?

Every posture below has a version that can be done seated or with a chair for support. Nobody in this batch is asked to get down to the floor and back up more than once, and many never do it at all.

The knee-care sequence, with chair modifications
Practice What it does & chair version How long Cautions
Janu & Gulpha Sanchalana
जानु एवं गुल्फ संचालन
Knee & ankle loosening
Small, unloaded bending and ankle circles that warm the joint fluid before anything else. Done seated on a chair. 10–15 slow repetitions each Range stays within comfort. No forcing at the end range.
Dandasana with quad set
दंडासन
Staff pose
Legs straight, thigh muscle tightened and held. The single most useful strengthening exercise for a painful knee. Chair version: sit tall, straighten one leg out, hold. 5–8 seconds, 10 repetitions per leg Suitable for almost everyone, including after knee replacement once cleared.
Supta Padangusthasana (strap)
सुप्त पादांगुष्ठासन
Reclining leg raise
Hamstring length and controlled straight-leg raising without loading the joint. Chair version: seated hamstring stretch with the heel on a low stool. 30–60 seconds per leg Always with a strap. Keep the knee straight, not locked hard.
Setu Bandhasana
सेतु बंधासन
Bridge
Glute and hamstring strength, which is what stops the knee drifting inward. Chair version: seated glute squeeze, or bridge with the feet on the chair seat. 5–8 breaths, 3 rounds Feet hip-width. Stop if the knees pinch.
Tadasana
ताड़ासन
Mountain pose
Teaches even weight through both feet, which most people with one painful knee have quietly stopped doing. 1–2 minutes Hold the chair back if standing balance is poor.
Virabhadrasana II (shallow)
वीरभद्रासन
Warrior II
Thigh and hip strength in standing. The front knee bends only a little and never travels past the ankle. 4–6 breaths per side Chair or wall for support. Reduce the bend to almost nothing on a bad day.
Vrikshasana at the wall
वृक्षासन
Tree pose
Balance and ankle stability — the practice that most protects an older student from a fall. 20–40 seconds per side Foot to the ankle or calf, never against the knee itself.
Chair Utkatasana
उत्कटासन (कुर्सी सहित)
Sit-to-stand
Standing up from a chair without using the hands, repeated. Directly trains the movement that daily life demands. 5–10 repetitions Use a firm chair against a wall. Hands available if needed.
Bhujangasana
भुजंगासन
Cobra
Back extension that does not involve the knees at all. Chair version: seated chest opening. 5 breaths, 2–3 rounds Only if getting on to the floor is comfortable.
Makarasana or seated rest
मकरासन
Crocodile
The recovery position between rounds. Chair version: seated forward lean on to a table with the forehead on folded arms. 1–3 minutes Comfortable for nearly everyone.
Shavasana
शवासन
Corpse pose
Ends the class, with a bolster under the knees so they rest slightly bent. Chair version: seated with feet supported. 5–8 minutes Always use the bolster — flat legs are uncomfortable for arthritic knees.
Swipe the table sideways if it is cut off.

What should I avoid?

One principle covers nearly all of it: avoid deep knee bending while the joint is carrying weight. Traditional Indian sitting postures are the main offenders and they are the ones students are most reluctant to give up.

Leave these alone
  • Padmasana and Ardha Padmasana (lotus and half lotus). The knee is forced to rotate under load. Sit on a chair or a block with legs crossed loosely instead.
  • Vajrasana and Virasana held for long periods, and Mandukasana, all of which fold the knee fully. A folded blanket behind the knees helps a little; a chair helps more.
  • Malasana and deep squats.
  • Full Balasana without a bolster between the calves and thighs.
  • Deep lunges where the front knee travels well past the toes, and Ashwa Sanchalanasana in a fast Surya Namaskar.
  • Jumping, hopping and fast up-and-down transitions.
  • Standing forward folds with locked knees, which push the joint backwards.
  • Any posture that produces sharp joint pain, a painful click, or swelling later that evening. That posture is not for you today.

The most common mistake is treating the knee as tight and trying to stretch it looser. Stiffness in an arthritic knee is not usually a flexibility problem, and forcing the bend reliably produces two days of swelling.

How do the chair and senior sessions work?

Students with painful knees usually join the senior yoga sessions, which run at a gentler pace with chairs and wall support built in from the start. The general hatha batch is open to you as well, and a chair is put out for you in it.

What is set up for you

  • A firm chair against the wall, a bolster and two blocks, before you arrive
  • Standing work near the wall so balance is never the limiting factor
  • Floor sequences grouped together, so you get down and up once at most
  • Padmasana, Vajrasana and Malasana replaced with seated alternatives, permanently
  • Shavasana with the knees bent over a bolster

Tell Ritika before class

  • Which knee, how long, and whether it swells
  • Any flexion limit your surgeon or physiotherapist has given you
  • Knee replacement, arthroscopy or an injection in the last year
  • Whether stairs, squatting or getting off the floor is the difficulty
  • Whether you have been diagnosed with rheumatoid or another inflammatory arthritis

Questions

Yoga for knee pain & arthritis — FAQs

Can yoga help with knee pain and arthritis?

Many students with knee osteoarthritis find that gentle strengthening and regular movement may help them manage stiffness and stay active. Doctors and physiotherapists commonly recommend quadriceps and hip strengthening for painful knees, and a yoga class is one way to do it. It is complementary to medical care and does not replace it.

Can I do yoga if I cannot sit on the floor?

Yes. Almost the entire syllabus has a chair version. Students who cannot get down to the floor or up from it practise seated and standing with a chair for support, and never lose out on the breathing, strengthening or relaxation parts of the class.

Which yoga postures should I avoid with knee pain?

Deep knee flexion under load is the main thing to avoid: Padmasana, deep Vajrasana or Virasana kneeling, Malasana squats, full Balasana without support, deep lunges where the knee travels far past the ankle, and any jumping. Bending the knee past comfort in the hope it will loosen is how most knees get worse.

I have had a knee replacement. Can I join?

Usually yes, once your surgeon has cleared you for general exercise and your physiotherapy is complete or ongoing. Bring the surgeon's or physiotherapist's advice on flexion limits to the first class so your sequence is built inside those limits.

Should I stop if my knee hurts during class?

Muscular effort in the thigh is fine. Sharp pain in the joint, a click that hurts, or swelling afterwards means the posture was too much and it should come out of your sequence. Tell Ritika rather than pushing through.

Is there a separate batch for older students?

Yes. The kids and senior yoga sessions run at gentler timings with chairs, wall support and a slower pace, and are where most students over sixty in Mansarovar start. The general hatha batch is also open to you if you prefer it.
